Ten thousand steps taken at a slow amble and ten thousand steps taken briskly register as exactly the same number on every pedometer and phone that counts them. That’s worth sitting with for a moment, because the count is the thing almost everyone tracks, and the count is also the thing that turns out to miss most of what actually matters about walking as exercise.

A kinesiology researcher who has spent much of her career on this exact question has an answer for what the count leaves out. Catrine Tudor-Locke, at the University of Massachusetts Amherst, leads a five year, NIH funded research programme called CADENCE-Adults, built around a simple idea: that how fast you’re stepping matters more than how many steps you eventually rack up. None of what follows is a fitness plan, just a look at what the research on walking intensity has found, and it’s worth checking with a doctor before changing how you move if you have a health condition that affects that.

What a step count doesn’t capture

A step is a step whether it’s taken wandering around a kitchen or marching to catch a train, and that’s precisely the problem. Step counters measure volume, not effort. Two people can hit the same daily total by very different routes, one accumulating steps in short, unhurried bursts spread across a sedentary day, the other walking with intent for a shorter stretch of time. The number at the end of the day tells you almost nothing about which of those happened.

Tudor-Locke’s research treats cadence, steps per minute, as a workable stand-in for exercise intensity, something that’s normally measured in a lab using oxygen consumption or heart rate. The appeal is practical. Anyone can count their own steps for fifteen seconds and multiply by four to get a rough cadence, no wearable device required.

Where the line actually sits

Across a series of CADENCE-Adults studies covering adults from 21 to 85, a consistent threshold has held up. Researchers had participants walk on treadmills at a range of speeds while measuring their actual oxygen consumption, then matched those readings against the cadence each person happened to be walking at. For most adults, a cadence of about 100 steps a minute corresponds to moderate intensity activity, roughly three times the energy cost of sitting still, a unit physiologists call a MET, short for metabolic equivalent. Vigorous intensity, about double that energy cost, tends to begin around 130 steps a minute in younger and middle aged adults. Every additional 10 steps a minute above the moderate threshold adds roughly one more MET, so 110 steps a minute lands around 4 METs and 120 around 5.

Older adults complicate the picture slightly. In a cohort aged 61 to 85, the same 100, 110 and 120 steps a minute thresholds tracked reasonably well with 3, 4 and 5 METs, but most of the group never reached the sort of natural walking pace that would count as fully vigorous. That’s less a flaw in the research than a fact about ageing bodies, and it means a single cadence rule doesn’t travel cleanly across every age group.

Cadence also isn’t a perfectly clean measure on its own. Someone with long legs covers more ground per stride than someone shorter, so the same walking speed can translate into a slightly different steps-per-minute figure depending on height and stride length. The researchers behind CADENCE-Adults have treated their thresholds as heuristics, useful, evidence backed rules of thumb, rather than a precise substitute for a lab measurement. That’s a more honest claim than the round number most people grew up with ever made for itself.

Why intensity turned out to matter this much

The World Health Organization’s own physical activity guidance is built around time and intensity, not steps at all. It recommends at least 150 minutes of moderate intensity activity a week, or half that if the activity is vigorous, and it never specifies a step count to hit. Steps became the popular shorthand mostly because they’re easy to count, not because the underlying science was built around them. Cadence research is really an attempt to translate step counting back into the terms the original public health guidance was actually written in.

None of this makes the step count useless. Someone who goes from barely moving to accumulating steps throughout the day is doing something real for their health regardless of pace. But a total on its own can’t distinguish a day of gentle wandering from a day that included real cardiovascular effort, and the research suggests that distinction is where a meaningful share of the benefit actually lives.

What I’d take from this

I don’t think the lesson here is a new number to replace the old one. It’s more that a single figure, however round and memorable, was always going to be a rough stand in for something more complicated, and the people who study walking for a living have spent years trying to work out what the number was quietly leaving out. Speed turned out to be a large part of the answer.
